Collagen powder has moved from the fringes of the wellness world to the shelves of every high-street chemist and supermarket. If you have spent even a few minutes on a wellness feed you have seen the promises: firmer skin, stronger hair, healed gut lining, cushioned joints. Some of these claims are supported by good evidence. Some are supported by weak evidence and heavy marketing. And some are straightforward overreach.
This guide is our attempt to give you the honest, practical version so you can decide whether a collagen supplement earns a place in your kitchen cupboard, and if so which one, and how to actually use it. What collagen is, and why supplements exist
Collagen is a structural protein that makes up roughly a third of the total protein in the human body. It holds your skin together, cushions the joints, forms the scaffolding of bone and connective tissue, and lines the walls of the gut. Your body produces its own collagen throughout life, but production slows from the late twenties onward, and it slows further for women during perimenopause and after.
The reason supplements exist as a separate category, rather than as a “just eat more collagen-rich food” recommendation, comes down to biochemistry. The collagen molecule in a piece of meat or a cup of broth is far too large to cross the gut wall intact. Your body has to break it down into constituent amino acids and small peptides during digestion, then rebuild whatever collagen you need from those components. Hydrolysed collagen supplements skip most of that first step. The protein has been broken down into small peptides during manufacturing, so the peptides that reach your bloodstream are more consistent in size and quantity than those you would get from food alone. That is the difference the studies are testing.
Whole-food sources versus isolated supplements
Before we get to buying advice, it is worth being clear about what a supplement can and cannot replace. Bone broth, slow-cooked meat and fish with the connective tissue intact, gelatin, and offal all supply collagen and its precursor amino acids. Where isolated supplements have the advantage is dose and convenience. Forms of Collagen: hydrolysed peptides, gelatin, and bone broth powder
Collagen supplements come in three broadly different forms, and each has its place.
Hydrolysed collagen peptides are the form used in almost all of the published clinical research. The protein has been broken down into small peptides, typically under 5,000 daltons and often smaller. They dissolve in cold liquid, they are almost tasteless, and they do not set. This is the form we recommend for daily use.
Gelatin is collagen that has been partially broken down but not fully hydrolysed. It sets when cold, which is why it makes jelly, panna cotta and aspic. It is the form your grandmother would have recognised. It is fine nutritionally, but you cannot stir it into cold coffee without a lumpy result. Use it where its setting properties are actually wanted.
Bone broth powder sits between the two. It is essentially dehydrated bone broth, often with additional gelatin, and it delivers collagen alongside minerals and glutamine. If you like the flavour of stock and want something closer to food than a flavourless peptide, this is a good middle ground.
Types I, II and III: The ones that matter
Collagen has 28 identified types in the research literature, but three of them account for most of what your body uses.
Type I is the most abundant. It dominates in skin, tendons, bones and connective tissue. If your reason for taking collagen is skin quality, nail strength or general anti-ageing support, you want a supplement rich in type I.
Type II is the cartilage-specific form. It is used in joint studies, particularly for osteoarthritis, and it is normally sourced from chicken sternum cartilage rather than from cows or fish. If joint support is your priority, look for an undenatured type II product.
Type III is the second most abundant type in the body and often appears alongside type I in skin, blood vessels and the gut lining. Most bovine and marine collagens naturally supply both types I and III in a useful ratio.
For most readers of this site, a good type I and III blend from a marine or bovine source will cover the skin, hair, nail and gut-lining bases. Type II is a specialist addition worth considering if joint comfort is your main reason for buying.
Marine, bovine or chicken: choosing your source
Marine collagen is extracted from fish skin and scales. It has the lowest molecular weight of the commonly available sources, which some research suggests improves absorption. It suits pescatarians and anyone avoiding red meat. It costs more per gram. Sustainability varies considerably: look for brands that source from wild-caught fish or from certified aquaculture, and that use skin and scales that would otherwise be waste.
Bovine collagen comes from cow hides and bones. It is the most common source, the cheapest per gram, and delivers a good ratio of types I and III. Look for grass-fed and, ideally, organic sources.
Chicken collagen is the standard source for type II cartilage-focused products.
None of these three is objectively better than the others. The right choice depends on your dietary preferences, your budget, your priority (skin versus joints), and the sourcing standards you want to hold your supplement to.
Dose and evidence
Most of the well-designed studies on collagen supplementation use doses between 2.5 and 10 grams a day, taken consistently for at least eight weeks before outcomes are measured. A commonly cited randomised, placebo-controlled trial published in Skin Pharmacology and Physiology in 2014 used 2.5 grams a day for eight weeks and reported measurable improvements in skin elasticity in women aged 35 to 55. Joint-focused studies typically use higher doses, in the 5 to 10 gram range, and expect a longer timeline.
Keep in mind that most of the strongest studies are industry-funded, effects may be gradual rather than dramatic, and the changes measured, while real, may be more visible in scientific instruments than they are to the naked eye at three weeks. Give any collagen supplement at least eight to twelve weeks before deciding whether it is working for you.
Collagen and the gut lining
This is the claim most closely associated with A Balanced Belly’s territory, and it deserves careful treatment. The amino acids abundant in collagen, particularly glycine, proline and hydroxyproline, alongside the L-glutamine that comes with bone broth and some collagen powders, are all involved in the maintenance and repair of the intestinal lining. The mechanistic case for collagen supporting gut lining integrity is reasonable and biologically plausible.
The clinical evidence in humans is thinner than the skin research. A handful of smaller studies suggest that collagen peptides may support intestinal barrier function, and animal studies are more consistent, but we are not yet at the level of proof we have for skin outcomes. How to use
Hydrolysed collagen peptides dissolve in cold or hot liquid without clumping and are essentially flavourless when the source is good. The easiest daily routine is to stir a 10-gram scoop into your morning coffee or tea. Peptides survive heat well, so hot drinks are fine.
Other options: blend it into a smoothie with fruit, oat milk and a spoonful of nut butter; stir it into porridge or overnight oats before serving; add it to soups and stews at the end of cooking; use it in homemade jelly with fruit juice and a splash of lemon; whisk it into pancake batter for a protein-boosted breakfast. It does not need to be a ritual. Attach it to something you already do every day and it will become part of the routine.
Vitamin C is a cofactor for collagen synthesis, which means taking your supplement with a source of vitamin C, whether a squeeze of orange in your smoothie, a piece of fruit alongside your coffee, or a vitamin C supplement, may help your body actually use what you are giving it. What to look for on a label
Grams per serving, not milligrams. If the tub is talking in milligrams it is almost certainly under-dosed for skin or joint outcomes.
Ingredients should read like a short list. Ideally, hydrolysed collagen peptides and nothing else, or hydrolysed collagen peptides with vitamin C. Long lists of “beauty blend” additives, sweeteners, thickeners and flavourings usually mean less collagen per serving and more marketing.
Third-party testing. Reputable brands publish a Certificate of Analysis or display an accreditation such as Informed Sport. If you cannot find one on the brand’s website within a click or two, ask before you buy.
Provenance. For marine, wild-caught or certified aquaculture. For bovine, grass-fed and ideally organic. For chicken, an assurance of sourcing standards.
Price is a useful sanity check. Very cheap collagen is almost always low-dose or low-quality. Very expensive collagen with a long ingredient list is often paying for marketing rather than for the active ingredient. A well-made single-ingredient tub sits between those two poles.
When you do not need to bother
If you drink bone broth several times a week, eat meat with the skin and bones on a regular basis, and have no specific skin, hair, nail or joint concerns, the case for adding a collagen supplement is weak.
